Dumbbell-Only Chest Workout
Training chest with dumbbells alone means giving up the two things most chest programmes are built on: a barbell to overload with, and a bench to press from. What you get back is a longer range of motion and each side working on its own, which is why dumbbell pressing tends to expose a weak side that a barbell quietly hides.

Dumbbell Floor Press
3 × 8–12Chest · also Triceps
- Lie on the floor with knees bent and dumbbells over the chest.
- Lower until the upper arms touch the floor, pause for a beat.
- Press back up. The floor caps the range, which is easy on the shoulders.

Dumbbell Shoulder Press
4 × 8–12Shoulders · also Triceps
- Start with the dumbbells at ear height, palms facing forward.
- Press up and slightly in until they nearly touch overhead.
- Lower under control until the elbows drop just below shoulder height.

Overhead Dumbbell Extension
3 × 10–15Triceps
- Hold one dumbbell overhead with both hands, elbows pointing up.
- Lower behind the head until you feel a deep stretch in the triceps.
- Extend back overhead without letting the elbows flare wide.

Arnold Press
3 × 10–12Shoulders · also Triceps
- Start with the palms facing you at chin height.
- Rotate the palms outward as you press up, finishing with palms forward.
- Reverse the rotation on the way down. Go lighter than a normal press.

Dumbbell Kickback
3 × 12–15Triceps
- Hinge forward with the upper arm parallel to the torso.
- Extend at the elbow until the arm is straight, then squeeze.
- Keep the upper arm completely still. Light weight only.
Getting the most out of it
Without a bench, floor pressing cuts the bottom of the range short. That is not a flaw — it protects the shoulder — but it does mean you should chase reps and control rather than the heaviest dumbbell you own. When a set gets easy, slow the lowering to three seconds before you reach for more weight.
