Dumbbell-Only Leg Workout
The problem with dumbbell leg training is not the legs — it is your grip and your torso giving out long before your quads do. The answer is single-leg work: a split squat loads one leg with roughly half the total weight, so a pair of dumbbells you can actually hold becomes genuinely hard.

Goblet Squat
3 × 10–15Quads · also Glutes, Core
- Hold one dumbbell vertically against the chest.
- Squat between the knees, keeping the elbows inside the thighs.
- The front load naturally keeps you upright — perfect for learning to squat.

Dumbbell Romanian Deadlift
3 × 10–12Hamstrings · also Glutes
- Dumbbells in front of the thighs, knees soft.
- Hinge at the hips, keeping the dumbbells close to the legs.
- Feel the stretch, then squeeze the glutes to stand tall.

Dumbbell Squat
3 × 10–15Quads · also Glutes
- Dumbbells hanging at your sides, feet shoulder-width.
- Squat down until the thighs are at least parallel.
- Stand up through the mid-foot, keeping the chest tall.

Dumbbell Calf Raise
3 × 15–25Calves
- Hold dumbbells at your sides, balls of the feet on a plate or step.
- Rise onto the toes as high as possible and hold.
- Lower until you feel a stretch in the calf.

Walking Lunge
3 × 10–12Quads · also Glutes, Hamstrings
- Step forward into a lunge, dropping the back knee toward the floor.
- Push through the front heel and step straight into the next lunge.
- Keep the torso upright and the steps consistent.

Bodyweight Squat
3 × 15–25Quads · also Glutes
- Feet shoulder-width, arms out in front for balance.
- Sit down and back until the thighs pass parallel.
- Stand tall and squeeze the glutes at the top.
Getting the most out of it
Expect these to be more uncomfortable than a barbell session at the same effort. Balance is part of the work, and the stabilising demand is real training rather than something to be endured. Take the extra rest — thirty seconds more between sets is worth more than rushing and losing position.
